SINGLE LEG IN AND OUTS 
The single leg in and outs are exactly like the standard in and outs, but 
instead of hopping into the speed & agility trainer openings with both feet, 
you’re hopping into the openings with a single foot. Start at the end of the 
ladder. Hop forward, landing with your left foot inside the first 
speed & agility trainer opening. Immediately hop your legs out to the sides, 
landing with both feet outside the second speed & agility ladder 
opening. Hop forward again, landing with your right foot inside the third 
speed & agility trainer opening. Continue this pattern across the whole 
speed & agility trainer.
STRAIGHT RUN QUICK STEPS 
Start your speed & agility trainer drills with the straight run-through with 
quick steps. Stay on the balls of your feet and through the trainer as fast as 
you can, placing your first foot into the first opening, your second foot into 
the second opening, continue the movement all the way through.
Try driving your knees high and swinging your arms fast to improve speed 
and performance. 
SPEED & AGILITY TRAINER EXERCISES
Speed & agility trainer or speed ladders, can be a great addition to full fitness routine. It enhances coordination, 
balance, and precise movements improving proprioception. Perform the following six speed & agility trainer exercises 
as fast as you can, and with as much precision as possible. 
SPEED & AGILITY TRAINER
IN AND OUTS 
The in and outs drill is simple. Start at the end of the ladder, hop both feet 
into the first opening, then hop both feet out to the sides as you jump for-
ward, landing with your feet on the outside of the second opening. 
Hop your feet back together as you jump forward again, landing with your 
feet inside the third opening. Continue the in and out hops as you traverse 
the whole speed & agility trainer.
DIAGONAL HOPS
Diagonal hops work on the side-to-side athletic precision and coordination. 
Start at the end of the speed & agility trainer. Hop forward to the right with 
both feet so you land just to the right of the first speed & agility trainer 
opening. Hop forward and to the left again so you land just to the left of 
the third speed & agility trainer opening. Continue this side-to-side 
diagonal pattern across the whole speed & agility trainer  
as fast as you can.
LATERAL UP AND BACKS 
Instead of running up the speed & agility trainer, during the lateral up and  
backs, you’ll be running laterally across the speed & agility trainer.
Stand facing the speed & agility trainer to the left side. Step forward with 
your right foot into the first opening, immediately stepping your left foot 
forward into the same opening. Step your right foot back and laterally 
so that it’s just outside the second opening. Step your right foot forward 
again into the second opening, then step your left foot forward again into 
the second opening. Continue this up and over stepping movement as fast 
as you can across the length of the speed & agility trainer and immediately 
reverse the movement, leading with your left foot to perform the lateral up 
and backs across the agility ladder in the opposite direction.
BROAD JUMPS 
Work on power and precision by performing broad jumps (sometimes 
referred to as long jumps) on a speed & agility trainer. During a broad 
jump, you’re skipping over some of the speed & agility trainer openings. 
Start by skipping over one opening, then work on jumping further, skipping 
over two, three or even four openings as you improve. Stand at the end of 
the speed & agility trainer and swing your arms backward as you bend your 
knees and hips to “load the spring”. Land with both feet inside the desired 
opening, and continue the exercise across the speed & agility trainer.
